Is it crunching or is the gearchange just really stiff?

Crunches in reverse other gears are just really stiff

Sounds like the linkage has gone wonky, the nylon ball at the base of the shifter is a common problem which causes these symptoms, also orange bush that the shift rod passes through at the front of the shift tower wears out causing gearchange problems.
As you've had work done on the box it might be worth having a good look at the linkage between the box and the shift tower to make sure something hasn't come loose.

So its common for it to just go like that as its been fine up till this morning

Mine needs a new nylon ball and it'll be fine for days then just go all stiff and notchy, the parts to repair it are dirt cheap its just a bit of a ballache to change as you need to drop out the catalyst and heat shield so you can drop the shift tower low enough to get the shift change rod over the top of the gearstick and thus remove/replace the nylon ball, also to replace the orange bush... i'm waiting for a nice day to do mine.

This might be a long shot but one of the clamps of the exhaust is round the wrong way and vibrates sometime and you can feel it through the gear stick could that have something to do with it

That might be just because its making contact with the underside of the car, i don't think there are any clamps near the linkage.
